Place a sturdy chair against a wall and choose a solid counter that will not move. Clear loose rugs, cords, and clutter from the floor. Warm up for three minutes with comfortable marching, ankle rocks, shoulder circles, supported hip hinges, and shallow knee bends. Stop if you experience pain, dizziness, chest discomfort, or unusual shortness of breath.
Complete three rounds. Perform 8 supported split squats per side, 8 counter push-ups, 10 prone swimmers, and 12 standing knee raises per side. Rest for 45 seconds after each round. Use a pace that lets you breathe steadily and take more rest whenever balance or technique starts to change.
For supported split squats, stand beside the chair with one foot forward and the other behind. Hold the chair lightly, bend both knees through a comfortable range, and press through the front foot to rise. Shorten the stance or use a shallow range if the knees or balance feel uncertain. For prone swimmers, lie face down on a mat with the arms reaching forward. Lift the opposite arm and leg a small distance, lower them, and alternate without forcing the lower back. Keep the limbs on the floor and practice gentle reaches if lifting feels uncomfortable. For standing knee raises, hold the chair, stand tall, and lift one knee to a comfortable height. Avoid leaning backward or pulling the knee with the hands.
Cool down for two minutes with slow walking, easy breathing, and gentle shoulder and calf movement. Repeat the same version until all rounds feel steady. Then add one repetition to one exercise or slow a lowering phase. Record completion, chosen options, and any symptoms so the habit reflects safe practice.
