18-Minute Strength-Cardio Alternating Blocks
Alternate controlled strength moves with low-impact cardio intervals in a compact, equipment-free home session.
Strength and cardio can share one short workout without turning the session into a race. This 18-minute routine alternates controlled bodyweight exercises with low-impact movement intervals. It works well for adults who want variety on a cardio-focused day while keeping the strength work simple and equipment free.
Clear a dry area with enough space to step sideways and lie on a mat. Use a fixed counter or heavy table for incline push-ups. Test the surface before starting; it should not tip, roll, or slide. Warm up for three minutes with easy marching, shoulder circles, ankle rolls, and several shallow squats.
Complete three rounds in this order: 8 bodyweight squats, 30 seconds of marching, 8 incline push-ups, 30 seconds of step jacks, and 10 glute bridges. Rest 45 seconds at the end of each round. You may also pause between movements whenever you need to regain steady breathing. The cardio intervals should feel purposeful but still allow you to speak a short sentence.
For squats, place your feet in a comfortable stance, sit your hips back and down, and keep your heels planted. Use a smaller range if that helps you maintain balance. During the march, stand tall and lift each knee only as high as feels smooth. Swing your arms naturally without holding your breath.
For incline push-ups, place your hands on the stable surface and walk your feet back until your body forms one straight line. Bend your elbows with control, bring your chest toward the support, and press away. Step closer to make the movement easier. For step jacks, step one foot sideways as your arms rise, return to center, and alternate sides. Keep one foot on the floor at all times.
Complete glute bridges on the mat with both feet planted. Press evenly through your feet, lift your hips to a comfortable height, pause briefly, and lower slowly. Avoid pushing through your neck or overextending your lower back.
Cool down for three minutes with slow walking, relaxed breathing, and gentle stretches for your calves, chest, and hips. Stop if you feel sharp pain, dizziness, chest discomfort, or unusual shortness of breath, and seek appropriate medical guidance.
Repeat the session two or three times per week if you recover comfortably. To progress, add five seconds to one cardio interval, add one repetition to a strength movement, or complete the same work with cleaner control. Change only one variable at a time. This workout can complement other cardio sessions, but recovery, sleep, hydration, and balanced nutrition still shape results.
