22-Minute Low-Impact Full-Body Strength Set

Low-impact strength training can provide a useful full-body challenge while keeping the session free from jumping and fast direction changes. This 22-minute set uses a sturdy chair, a fixed counter, a light resistance band, and a mat. The emphasis is on stable positions and deliberate repetitions, making it suitable for beginners who can perform the movements comfortably.
Prepare a clear, dry area before you begin. Use a solid non-rolling chair that will not slide and a counter or rail firmly attached to the building. Inspect the resistance band for cracks, thinning, or damage. Replace a worn band rather than risking a snap. Keep the band away from your face throughout the routine.
Warm up for four minutes with gentle marching, ankle circles, shoulder rolls, shallow sit-to-stands, and easy wall pushes. Then complete three rounds of 10 chair box squats, 8 incline push-ups, 12 band pull-aparts, and 12 glute bridges. Rest about 45 seconds between exercises and up to 90 seconds between rounds. Use more rest whenever it helps you maintain comfortable breathing and technique.
For the chair box squat, stand just in front of the seat with your feet planted. Send your hips backward, touch the chair lightly, and stand without dropping or rocking. Keep your knees moving in the same general direction as your toes. For incline push-ups, place your hands on the fixed counter, walk your feet back, and keep your body in one long line. Bend your elbows with control and press away.
Hold the band at chest height for pull-aparts. Keep your shoulders relaxed, pull your hands apart until the band approaches your chest, and return slowly. Use a lighter band or a wider grip if the movement feels strained. For glute bridges, lie on the mat with both feet planted. Press through your feet, lift your hips until your body forms a comfortable line, pause, and lower without arching your lower back.
Cool down with four minutes of slow walking, steady breathing, and gentle stretches for your calves, chest, and hips. Stop the session if you experience sharp pain, dizziness, chest discomfort, or unusual shortness of breath, and seek suitable medical guidance.
This routine can fit a calorie-deficit plan because it is short, repeatable, and focused on preserving useful movement practice rather than maximizing fatigue. Schedule it two or three nonconsecutive days per week if you recover well. Progress by slowing the lowering phase, adding one or two repetitions, or selecting a slightly stronger band.
