This 23-minute balanced strength circuit for women is a low-impact session for generally healthy adults who want a clear full-body routine. The exercises are not exclusive to women, and ability varies from person to person. The workout supports general strength and regular activity without promising a specific amount of weight loss or a particular body shape.
You need a stable chair, a fixed counter or solid bench, an exercise mat, and an optional light mini loop band for the clamshells. Warm up for four minutes with easy marching, shoulder circles, sit-to-stands, hip hinges, and side steps. Check that every support surface is secure. Stop if you feel pain, dizziness, chest discomfort, or unusual shortness of breath.
Complete three rounds. Perform 8 staggered chair squats per side, 10 incline triceps push-ups, 12 side-lying clamshells per side, and a 20-second forearm plank. Rest for 60 seconds after each round. Take additional rest when your form needs it.
For staggered chair squats, stand in front of the chair with one foot slightly ahead and the other used as a kickstand. Push the hips back, touch the chair lightly, and stand through the front foot. Keep both feet evenly loaded or perform a regular chair squat for an easier option. Do not drop onto the seat.
For incline triceps push-ups, place the hands close together on a fixed counter or stable bench. Keep the body in one line, bend the elbows toward the ribs, and press away. Use a wall to reduce difficulty. For clamshells, lie on one side with knees bent and feet together. Keep the pelvis stacked, open the top knee without rolling backward, and lower slowly. Use no band if resistance changes the position.
For the forearm plank, place the elbows under the shoulders and maintain a comfortable line from head to heels. Keep the knees down to reduce the demand, and stop before the lower back sags. Shorter holds repeated with good form are better than one long hold with poor position.
Cool down for three minutes with relaxed walking, breathing, and gentle hip and chest stretches. Progress by adding one repetition to one movement or five seconds to the plank on a later day. Avoid changing every exercise at once.
