You need one or two dumbbells, an exercise mat, and open floor space. Select a weight you can control for every repetition while breathing normally. Complete four rounds. Perform 10 sumo goblet squats, 8 half-kneeling presses per side, 10 staggered Romanian deadlifts per side, and 12 dumbbell pullovers. Rest for 60 seconds after each round, plus any additional rest needed to keep your form consistent.
For the sumo goblet squat, hold one dumbbell close to the chest, set the feet slightly wider than hip width, and let the toes turn out only as far as comfortable. Sit down between the hips while keeping the feet planted. Reduce depth or perform a bodyweight squat if the load pulls you forward.
For the half-kneeling press, kneel on a padded surface with one foot forward and hold a light dumbbell at the shoulder opposite the forward leg. Brace gently and press overhead without leaning back. If kneeling is uncomfortable, perform the press while seated upright on a stable bench.
For the staggered Romanian deadlift, place one foot slightly behind the other as a kickstand. Keep most of your weight on the front leg, move the hips back, and keep the dumbbells close to the body. Stop before the back rounds. Complete both sides. For pullovers, lie on the mat with knees bent, hold one dumbbell securely over the chest, and lower it only through a comfortable shoulder range. Keep the ribs from flaring and use a lighter weight when learning.
Cool down for three minutes with easy walking, relaxed shoulder movement, and gentle hip stretches. Progress by adding a small amount of weight only after all repetitions feel controlled. Another option is to add one repetition to one movement on a later session. Avoid increasing rounds, repetitions, and load at the same time.
