This ten-minute mobility routine is written for adult men who want a practical transition before a walk, home workout, or the rest of the evening. It does not correct a single perfect posture, and it does not require extreme flexibility. Move through a comfortable range, keep breathing, and stop for sharp pain, numbness, dizziness, chest pain, or unusual shortness of breath. Begin with one minute away from the screen. Stand near a sturdy chair and march easily while the arms swing. Look toward a distant point and take four unhurried breaths. The purpose is to change positions and let the body warm gradually. For minute two, loosen the wrists and shoulders. Make five wrist circles each way, then complete six slow shoulder rolls. Reach both arms forward so the shoulder blades spread, then draw the elbows back without squeezing hard. Repeat six times. Minutes three and four focus on the upper back. Sit at the edge of a chair with both feet grounded. Place one hand behind the head and rotate the chest gently toward that side for five repetitions. Switch sides. Then stand and reach one arm diagonally overhead, taking two breaths before changing sides. Keep the low back quiet. During minutes five and six, use a split-stance hip-flexor stretch. Step one foot back, keep the rear heel lifted, and lightly tuck the pelvis. Shift forward until you notice mild tension at the front of the back hip. Take three breaths per side. Follow with six controlled hip hinges, sending the hips backward while the knees stay soft and the spine remains long. Minute seven works on the ankles. Face a wall and guide one knee forward while the heel stays grounded. Complete six ankle rocks per side. Shorten the distance if the heel lifts or the ankle feels pinched. For minute eight, practice a supported squat. Hold the chair or counter, sit the hips back, and bend the knees only as far as feels steady. Complete five repetitions and use more hand support when needed. Minute nine adds side-to-side movement. Take two easy steps in each direction while keeping the toes and knees aligned. Finish with one minute of relaxed marching and two slow breaths. Use the routine as a movement break, not a diagnosis for stiffness. Different days may call for a smaller range or extra warm-up. If one area remains painful, swollen, weak, or numb, avoid forcing it and seek qualified guidance. Regular position changes, sensible strength and aerobic activity, recovery, and a workstation that allows variety all matter more than any single stretch.
