This short Pilates practice uses two positions and two familiar beginner movements: heel slides on the back and clams on the side. It is deliberately small so you can learn the transition without hurrying. It does not need to happen at an exact interval before or after a meal.
Choose a time when you feel comfortable and have enough space to move without interruption. Use a nonslip mat and optional small head support. Warm up with several minutes of easy walking. Only use this floor sequence if you can get down and up safely; otherwise ask for a suitable alternative. Read both movements before beginning so the change of position is expected.
Lie on your back with knees bent and feet flat, approximately hip width apart. Keep the shoulders relaxed and the lower back in a comfortable natural position. Breathe out as one heel slides a short distance away along the mat, then breathe in as it returns. Keep the pelvis quiet and the heel grounded. Try three repetitions per side, alternating only if that helps you remain organized.
A shorter slide is the easier version. You do not need to straighten the leg fully. If you notice the back arching or the pelvis tilting, reduce the distance. Keep breathing normally if matching the breath to each phase feels confusing. After the slides, rest for thirty to sixty seconds or longer. Do not use the rest to rush into the next position.
Roll carefully onto one side, with the knees comfortably bent and feet together. Support the head so the neck feels relaxed. Keep the hips stacked. Open the top knee a small distance without allowing the top hip to roll backward, then lower it smoothly. Try three clams, rest, and change sides. Keep the feet touching throughout. A tiny opening or only one to two repetitions is an appropriate easier option.
Finish resting on your side for a few normal breaths, then rise slowly using a method you already manage comfortably. One round of the two movements is enough for this introduction. You can repeat the same amount on another suitable day before adding anything. The time spent resting and changing position belongs to the practice even though it is not counted as a repetition.
Stop for pain, dizziness, unusual breathlessness, or feeling unwell; seek urgent help for chest pain or severe symptoms. Pregnancy, recent surgery, injury, or medical conditions may require individualized guidance. Keep meals responsive to your ordinary needs, and do not reduce food because the session was short. This plan brings structure to movement, not a promise of calorie expenditure or a rule that every planned day must include a workout.
Try three heel slides per side, rest, then three small clams per side.
