Begin with a two-minute warm-up. March slowly, loosen your shoulders, and take small side steps while gradually increasing your range. The main circuit starts with 40 seconds of marching and reaching. Raise your arms only as high as feels comfortable. Continue with 40 seconds of side steps, shifting your weight with soft knees. Next, perform 40 seconds of alternating heel curls. Finish with 40 seconds of toe taps and light forward punches, keeping the punches controlled and below shoulder height if needed.
Rest for 20 seconds after the four movements, then repeat the circuit for three total rounds. Use the rest to settle your breathing, drink if thirsty, or check your balance. Finish with a three-minute cool-down of easy walking, calf stretches, and relaxed breathing. The timing is a framework rather than a test. Shorten a round, add recovery, or keep all movements at an easy pace when that better fits the day.
