Start seated with both feet grounded. Take four natural breaths and allow the jaw to relax. Turn the head gently to one side, return to center, and alternate for four repetitions each way. Keep the chin level and shorten the range if the neck feels irritated. Next, complete five shoulder rolls in each direction. Reach one arm across the chest and support it lightly with the other arm for two breaths. Switch sides without pulling the elbow aggressively. Follow with six forward reaches, letting the shoulder blades spread, then open the arms comfortably. For the upper back, sit near the front of the chair with hands at chest height. Rotate the chest slowly to the right, return, and turn left. Complete five repetitions per side while the hips stay facing forward. If the back feels stiff, make the movement smaller and focus on smooth breathing. Stand beside the chair for a hip-flexor stretch. Step one foot back, lift the rear heel, gently tuck the pelvis, and shift forward. Take three breaths per side. Keep the torso tall instead of arching the low back. Add a same-side arm reach only when balance remains steady. Move into a supported hamstring hinge. Place one heel ahead with the toes lifted, soften the other knee, and send the hips backward with a long spine. Rest the hands on the thighs. Hold for twenty seconds and change sides. Reaching the floor is unnecessary. For the outer hips, sit and place one ankle across the opposite thigh. Keep the raised foot gently active and hinge forward until mild tension appears. Take three breaths per side. If this position bothers the knee, replace it with a seated knee-to-chest hold. Finish with a standing calf stretch at the wall, followed by thirty seconds of slow marching. Take two relaxed breaths and notice which movement felt most useful. On a tiring evening, choose only three positions and finish in six minutes. Consistency works better when the routine can shrink to fit real life. Stretching is one recovery option, alongside suitable activity, food, hydration, and rest. It cannot resolve every ache created by repetitive work or training.
