17-Minute Lunch-Break Bodyweight Strength
A compact home-office strength session using a sturdy chair, fixed desk, and controlled bodyweight movements.
A lunch break can include a short strength session when the timing feels comfortable and the workspace is safe. This 17-minute routine uses a sturdy chair, a fixed desk, and a mat. Complete it before eating or after allowing enough time for digestion according to your comfort and any professional guidance.
Move papers, cords, bags, and rolling furniture out of the exercise area. Use a firm non-rolling chair on a level floor. Test the desk before placing weight on it; it must not shift, tip, or have a loose top. Warm up for three minutes with easy marching, shoulder circles, ankle rolls, and gentle hip hinges.
Complete two rounds of 12 chair squats, 10 desk push-ups, 12 hip hinges, and 10 dead bugs per side. Rest 30 to 45 seconds between exercises and 45 seconds between rounds. Keep the pace controlled enough to maintain steady breathing and return to work without feeling depleted.
For chair squats, stand just in front of the seat, set your feet comfortably, and send your hips backward. Touch the chair lightly rather than dropping onto it, then press through your feet to stand. For desk push-ups, place your hands on the fixed desk, walk your feet back, and keep your body in one line. Step closer to make the movement easier.
For hip hinges, soften your knees, push your hips backward, and keep your spine long. Stop when you feel gentle tension through the backs of your legs, then stand without leaning backward. For dead bugs, lie on the mat with arms raised and knees bent. Brace gently, lower the opposite arm and leg only as far as you can keep your lower back comfortable, and return slowly.
Cool down for three minutes with slow walking, calm breathing, and comfortable stretches for your chest, hips, and calves. Stop if you experience sharp pain, dizziness, chest discomfort, or unusual shortness of breath, and seek appropriate medical guidance.
Follow the workout with a lunch that fits your needs and schedule. A balanced meal may include protein, carbohydrate, vegetables or fruit, and fats, but the exact mix is personal. The routine does not require a supplement, and the related product is optional. Repeat the session two or three nonconsecutive days per week if recovery feels good. Progress by adding one repetition or slowing the lowering phase, changing only one variable at a time.
