This 14-minute portion-smart bodyweight strength set is a compact routine for generally healthy adults who want to add movement to a day that also includes meal planning or portion awareness. The workout does not change how much food anyone should eat, and it does not promise weight loss. It simply provides a structured way to practice four useful strength movements without jumping or handheld weights.
You need a stable chair, a solid kitchen counter or wall, an exercise mat, and enough clear floor space to move safely. Keep the workout area dry and remove bags, rugs, or other trip hazards. Begin with three minutes of easy marching, shoulder circles, ankle rolls, and shallow bodyweight squats. Use the warm-up to assess how you feel. Stop if you develop pain, dizziness, chest discomfort, or unusual shortness of breath.
Complete three rounds. Perform 8 chair-assisted split squats per side, 10 counter push-ups, 12 bridge marches total, and 10 prone swimmers. Rest for 45 seconds after each round. Take more time whenever you need it; smooth repetitions matter more than speed.
For the split squat, face away from the chair and use the chair back only for light balance support. Keep both feet on the floor in a staggered stance, bend both knees within a comfortable range, and press through the front foot to rise. Do not place the rear foot on the chair. Shorten the stance or reduce the depth if balance is difficult.
For counter push-ups, place both hands on a solid, fixed counter at about shoulder width. Keep the body in a straight line, bend the elbows with control, and press away. A wall push-up is an easier option. Avoid portable tables or surfaces that can slide.
Lie on your back for bridge marches. Lift the hips only to a comfortable height, brace gently, and alternate lifting one foot a small distance without letting the pelvis tip. Keep both feet down for a basic glute bridge modification. For prone swimmers, lie face down with the forehead supported on a folded towel. Lift one opposite arm and leg slightly, alternate sides, and avoid forcing a large range.
Cool down with two minutes of easy walking and relaxed breathing. Progress first by improving balance and control. On another day, add one repetition to one exercise or extend the rest-free work slightly, but do not change every variable at once.
