Complete three rounds. Perform 10 wall squats, 8 narrow counter push-ups, 12 fire hydrants per side, and 10 dead bug heel taps per side. Rest for 60 seconds after each round. Take more time whenever posture starts to change.
For wall squats, place your back against a clear wall, walk the feet slightly forward, and slide down through a comfortable range. Press through the feet to stand before the legs shake. Use a shallow range or a short wall-sit pause instead if needed.

For fire hydrants, start on hands and knees, brace gently, and lift one bent knee out to the side only as far as the pelvis stays level. Lower slowly and complete both sides. For dead bug heel taps, lie on your back with hips and knees bent. Gently brace the midsection, lower one heel toward the floor, return, and switch sides. Keep both feet closer to the floor or move one leg through a smaller range if the back arches.
Cool down for three minutes with relaxed walking, breathing, and gentle hip and chest movements. Progress by adding one repetition to one exercise or using a slightly deeper wall squat on a later day. Avoid increasing every movement at once.
Keep food preparation and exercise spaces separate, dry, and uncluttered. Nutrition needs vary, so use qualified guidance for individualized goals.
