This 22-minute beginner strength circuit for men is a low-impact full-body session for generally healthy adults who are new to structured resistance exercise. The movements are not exclusive to men, and the routine does not assume a particular fitness level based on gender. It supports general strength and activity habits without promising rapid weight loss or body transformation.
You need a stable chair, a secure bench, an exercise mat, and clear floor space. Warm up for four minutes with easy marching, shoulder circles, sit-to-stands, and gentle step-backs. Test the chair and bench to make sure they cannot slide. Stop if you experience pain, dizziness, chest discomfort, or unusual shortness of breath.
Complete three rounds. Perform 8 chair-supported single-leg sit-backs per side, 10 bench push-ups, 12 floor hip thrusts, and 8 kneeling side-plank reaches per side. Rest for 60 seconds after each round. Take more rest whenever balance or technique begins to change.
For single-leg sit-backs, stand in front of the chair, keep one heel lightly on the floor as a kickstand, and use the chair back only for gentle balance support. Push the hips back and bend the standing leg through a small range, then return. Keep more weight on both feet or perform a regular sit-to-stand if the single-leg version is too demanding.
For bench push-ups, place the hands on a stable bench, keep the body in one line, and lower with the elbows angled comfortably. Press the bench away without letting the hips sag. Use a wall for an easier option. For floor hip thrusts, lie on your back with knees bent, press through the feet, lift the hips to a comfortable height, and lower slowly. Avoid arching the lower back.
For kneeling side-plank reaches, support yourself on one forearm and the side of the lower knee. Lift the hips, reach the top arm upward, and return with control. Keep the hips down and practice the reach while side lying if needed. Complete both sides.
Cool down for three minutes with relaxed walking, breathing, and gentle hip and chest stretches. Progress by adding one repetition to one movement or increasing a range slightly on a later session. Do not increase every exercise at once.
A beginner plan should leave room for recovery. Repeat similar strength work only when soreness has settled, and seek qualified guidance for persistent pain, medical conditions, or uncertainty about technique. Consistent practice and steady form are the main goals.
