Complete four rounds. Perform 10 dumbbell squats, 8 half-kneeling presses per side, 10 supported one-arm rows per side, and 12 dumbbell hip thrusts. Rest for 75 seconds after each round, plus extra time whenever your grip or posture needs it.
For dumbbell squats, hold the weights securely near the shoulders, plant the feet, and lower only through a range that allows a comfortable spine and steady knees. Cool down for three or four minutes with walking, shoulder movements, and gentle hip stretches. Progress only when all four rounds remain controlled across more than one session. Add a small amount of weight to one exercise or one repetition to a single movement, not both at the same time.
