Complete three rounds of 10 front squats, 10 floor presses, 12 Romanian deadlifts, and 10 supported rows per side. Rest 45 to 60 seconds between exercises and 60 seconds between rounds. Select a load that leaves one or two careful repetitions available at the end of each set. For front squats, hold the dumbbells near your shoulders, keep your feet planted, and sit between your hips. Use a depth that keeps your heels grounded and your knees comfortable. For floor presses, lie on the mat with bent knees, hold the weights above your chest, and lower until your upper arms touch the floor gently. Keep your wrists stacked above your elbows. For Romanian deadlifts, hold the dumbbells near your thighs, soften your knees, and push your hips backward. Keep the weights close and your spine long. Stop when you feel tension in your hamstrings, then stand by pressing through your feet. For supported rows, brace one hand on a stable fixed surface, keep your torso steady, and pull the dumbbell toward your ribs. Set it down before switching sides. Cool down for four minutes with slow walking, calm breathing, and gentle stretches for your chest, hips, calves, and upper back. Stop if you feel sharp pain, dizziness, chest discomfort, or unusual shortness of breath, and seek suitable medical guidance. Do not exercise beside hot cookware, wet floors, or unattended appliances. If you have just eaten a large dinner, wait until movement feels comfortable and follow any clinician guidance that applies to you. Repeat the workout on two or three nonconsecutive days if recovery feels good. Progress by adding one repetition, slowing the lowering phase, or using slightly heavier weights, changing only one variable at a time.
