You need two dumbbells, a stable adjustable bench, a low non-slip step, a padded mat, and clear floor space. Choose a load you can control while breathing normally. Warm up for five minutes with easy walking, wide-stance bodyweight squats, arm circles, hip hinges, and low step-ups. Stop if you experience pain, dizziness, chest discomfort, or unusual shortness of breath.
Complete four rounds. Perform 10 sumo dumbbell deadlifts, 8 tall-kneeling presses, 10 chest-supported rear-delt rows, and 8 low step-ups per side. Rest for 75 seconds after each round. Take extra rest whenever your grip or balance needs it.
For sumo deadlifts, stand wider than hip width, turn the toes out only as far as comfortable, and hold the dumbbells between the legs. Push the hips back, keep the weights close, and stand through the whole foot. Raise the weights on stable blocks if reaching the floor causes rounding.
For tall-kneeling presses, kneel on a padded mat with both knees down, brace gently, and press the dumbbells overhead without leaning back. Use one arm at a time or perform a seated neutral-grip press if kneeling is uncomfortable. For chest-supported rear-delt rows, lie face down on a low-incline bench, use light weights, and pull the elbows outward while keeping the shoulders away from the ears.
For low step-ups, use a stable non-slip platform. Place the entire foot on the step, press through that leg to rise, and lower slowly. Hold lighter dumbbells, use no weight, or touch a wall for balance. Do not use a chair or unstable box.
Cool down for three or four minutes with easy walking, relaxed shoulder movements, and gentle hip stretches. Progress after all four rounds remain controlled across more than one session. Add a small amount of load to one movement or one repetition to a single exercise, not both.
Allow recovery before repeating similar work. Sleep, food, daily movement, and individual health influence results. Seek qualified guidance for ongoing pain or medical concerns, and use steady technique as the measure of a productive session. Log your repetitions and loads so each future change remains small and intentional.
