You need two dumbbells, a stable adjustable bench for the chest-supported row, an exercise mat, and clear space. Select weights you can control while breathing normally. Warm up for five minutes with easy walking, arm circles, bodyweight wide-stance squats, hip hinges, and light presses. Stop if you feel pain, dizziness, chest discomfort, or unusual shortness of breath.
Complete four rounds. Perform 10 wide-stance dumbbell deadlifts, 8 seated Arnold presses, 10 chest-supported rows, and a 30-second suitcase march per side. Rest for 75 seconds after each round, plus extra time when your grip or posture needs it.
For wide-stance deadlifts, place the feet wider than hip width and turn the toes out only as far as comfortable. Hold the dumbbells between the legs, push the hips back, and keep the weights close. Stand by pressing through the whole foot. Reduce the range or raise the dumbbells on stable blocks if reaching the floor causes rounding.
For seated Arnold presses, sit tall on a stable bench with light dumbbells near the shoulders. Rotate the palms as you press overhead without leaning back. Use one arm at a time or a neutral-grip press if rotation feels uncomfortable. For chest-supported rows, set the bench at a modest incline, lie chest-down, and pull the dumbbells toward the ribs while keeping the shoulders away from the ears.
Finish each round with suitcase marches. Hold one dumbbell at your side, stand tall, and slowly lift one knee at a time for 30 seconds. Keep the torso level instead of leaning toward or away from the weight. Complete both sides. Use a lighter weight, march more slowly, or stand near a wall for balance.
Cool down for three or four minutes with relaxed walking, shoulder movements, and gentle hip stretches. Progress when all four rounds feel controlled across two sessions: add a small amount of load to one movement or several seconds to the march. Avoid increasing load, repetitions, and rounds together.
Recovery can become more important as training demands rise. Allow time between similar sessions, eat in a way that supports your needs, and seek individualized guidance for health conditions or persistent symptoms. Consistent technique is the foundation; exhaustion is not required.
