You need two dumbbells, a stable flat bench, an exercise mat, and clear floor space. Choose weights you can control while breathing normally. Warm up for five minutes with easy walking, reverse lunges without weight, shoulder circles, light floor presses, and hip hinges. Stop if you feel pain, dizziness, chest discomfort, or unusual shortness of breath.
Complete four rounds. Perform 8 dumbbell reverse lunges per side, 8 one-arm floor presses per side, 10 chest-supported seal rows, and 12 standing lateral raises. Rest for 75 seconds after each round and take extra time when grip or posture needs it.
For reverse lunges, hold the dumbbells at the sides, step one foot back, and lower only through a stable range. Keep most of the pressure through the front foot. Use lighter weights, no weight, or a smaller step when needed.
For one-arm floor presses, lie on the mat with knees bent. Hold one dumbbell above the chest, lower the upper arm gently to the floor, and press upward without letting the torso rotate. For lateral raises, stand tall with light weights at the sides, soften the elbows, and lift the arms only to a comfortable height. Avoid swinging or shrugging. One arm at a time can make control easier.
Cool down for three minutes with relaxed walking, breathing, and gentle chest and hip stretches. Progress only after all four rounds feel controlled across multiple sessions. Add a small amount of weight to one movement or one repetition to a single exercise.
Keeping going can also mean stopping at the planned amount and recovering. Record the loads used, allow soreness to settle, and adjust the next session instead of forcing a personal record.
