You need a pair of manageable dumbbells, a mat, and a sturdy bench for the supported row. Warm up for four minutes with marching, arm sweeps, hip hinges, reverse-lunge reaches, and several light practice repetitions. Clear bags, cords, and kitchen items from the floor. Stop for pain, dizziness, chest discomfort, or unusual shortness of breath.
Complete four rounds. Perform 8 dumbbell walking lunges per side, 10 hex-press floor presses, 10 chest-supported W-rows, and 12 dumbbell glute bridges. Rest for 75 seconds after each round. Choose weights that allow two or more careful repetitions in reserve and set them down if your technique changes.
For walking lunges, hold the dumbbells by the sides, step forward, and lower only through a comfortable range. Push through the front foot to bring the rear leg forward. Use stationary split squats, alternate reverse lunges, or bodyweight repetitions if space or balance is limited.

For chest-supported W-rows, lie face down on an inclined bench with light dumbbells. Draw the elbows back and slightly out to form a W shape, pause without shrugging, and lower slowly. A standard chest-supported row is a suitable option. For dumbbell glute bridges, place one weight securely across the hips, brace, and lift to a comfortable height. Remove the weight for a bodyweight bridge if it shifts or causes discomfort.
Cool down for three minutes with easy walking, breathing, and gentle hip and chest movement. Progress only after every round remains controlled: add one repetition to one movement or use a slightly heavier pair at a later session. Keep a simple record of loads and options.
