Stop if a position causes sharp pain, tingling, numbness, dizziness, or unusual discomfort.
Begin seated in a sturdy chair with both feet on the floor. Take four slow breaths and allow the jaw and shoulders to soften. Turn the head gently to look over one shoulder, return to center, and switch sides for four repetitions each. Keep the chin level and make the movement smaller if the neck feels sensitive.
For the shoulders, complete five slow rolls in each direction. Then reach one arm across the chest and support it lightly with the other arm. Hold for two or three breaths before changing sides. Avoid pulling hard or lifting the shoulder toward the ear.
Move into an upper-back reach. Interlace the fingers in front, press the hands away, and allow the shoulder blades to spread. Take three breaths. Release, place one hand behind the head, and rotate the chest gently toward that side for four repetitions. Switch sides and keep the hips facing forward.
Stand near the chair for a hip-flexor stretch. Step one foot back into a short stance with the rear heel lifted. Gently tuck the pelvis and shift forward without arching the low back. Hold for three breaths, then switch. Add a same-side arm reach only if it feels steady.
Next, practice a supported hamstring hinge. Place one heel in front, lift the toes, soften the standing knee, and send the hips back while keeping the spine long. Rest the hands on the thighs. Hold for twenty seconds per side and use less range rather than rounding forward.
For the outer hips, sit and place one ankle across the opposite thigh. Keep the foot gently active and hinge forward until mild tension appears. Take three breaths and switch sides. If the knee feels uncomfortable, replace this with a seated knee-to-chest hold.
Finish on the floor or stay seated. If floor movement is comfortable, lie on the back with knees bent and let both knees drift a small distance side to side. Complete six slow repetitions. Otherwise, remain in the chair and make gentle pelvic tilts. End with four relaxed breaths and notice whether any area needs one extra easy repetition.
Use this routine as a flexible menu. On a demanding day, six comfortable minutes may be more appropriate than twelve forced minutes. Evening movement works best alongside a consistent sleep schedule, a calm environment, and sensible daytime activity. Stretching cannot correct every ache from prolonged sitting or heavy training. Persistent pain, weakness, swelling, or sleep disruption deserves individualized guidance from a qualified professional.
