Prepare a nonslip mat in a well-lit, uncluttered area. Lie on your back with knees bent and both feet flat. Let the arms rest beside you and the head settle comfortably. Take two ordinary breaths. Keep the spine in a natural position that feels manageable, without forcing a large arch or pressing the lower back hard into the mat.
For the bridge, breathe out gently and lift the pelvis a small distance. Keep the feet grounded and the knees comfortably aligned over them. Stop before the back arches or the neck feels loaded. Lower the pelvis fully to the mat with control, then pause. Complete two repetitions, allowing an ordinary breath or more between them. You do not need to hold the lifted position.
Notice the moment when the pelvis is supported again. Let that be a real finish rather than immediately bouncing into another repetition. If the bridge is uncomfortable or unclear, leave it out. Rest with both feet down before moving to the heel slides. Separating the exercises makes it easier to understand which body part is meant to move next.
Slide one heel a short distance away along the floor while the other foot stays grounded. Return the heel to its starting place without pulling suddenly. Keep the pelvis quiet and avoid chasing a fully straight knee. Alternate sides for two slides each, breathing comfortably. After each return, let both feet settle before starting again. The heel remains on the floor throughout the movement.
You can make the practice easier with a shorter range, fewer repetitions, or only one suitable exercise. Stop for pain, dizziness, unusual breathlessness, or other concerning symptoms. Seek appropriate guidance for persistent symptoms or when a medical condition, injury, or recent procedure affects exercise choices. A controlled return should not mean forcing a painful movement to look smooth.
Finish with a quiet pause and get up using a familiar, comfortable method. Notice whether allowing the return to finish helped you follow the sequence. There is no need to add a harder exercise because this pair felt modest. Continue your normal dinner and evening routine without treating food as a reward for movement. Pilates can be one part of a varied activity plan, but these repetitions do not promise a particular body shape, targeted fat loss, or a special calorie effect. Clear movement is enough for this practice.
