Set your mat on a dry, nonslip surface with enough light to see the floor and nearby objects. A calm atmosphere should not mean exercising in darkness. Lie down comfortably with knees bent and feet flat. Let the head rest and keep the neck relaxed. Take a few ordinary breaths, allowing the ribs to move without forcing the lower back flat or creating a large arch.
Raise both arms toward the ceiling, hands roughly above the shoulders and elbows softly extended. Gently reach the hands a little higher so the shoulder blades lift slightly from the mat. Then let the shoulder blades settle back down. Keep the head resting and avoid curling the upper body into a sit-up. This is a small shoulder movement, not a reach that needs to travel as far as possible.
Try three comfortable repetitions with normal breathing. Pause with the arms down if the shoulders become tense or the movement feels unclear. You can make it easier by reaching less or trying only one repetition. Do not add weights. When finished, lower both arms beside you and rest for a couple of breaths before changing to the next movement.
For the pelvic movement, gently tip the pelvis so the lower back moves a little closer to the mat, then return to your comfortable starting position. Keep the feet grounded and the pelvis on the floor. Avoid lifting into a bridge or pushing hard through the legs. Complete two tiny rocks, taking your time. There is no need to hold either position or match your breathing to a strict count.
Skip either movement if it does not feel suitable. Stop for pain, dizziness, unusual breathlessness, or other concerning symptoms, and seek appropriate advice when needed. If a medical condition, recent injury, or procedure affects your exercise choices, ask a suitable professional rather than treating this general practice as a tailored plan. A quieter routine is not automatically appropriate for every situation.
Finish with the arms resting and both feet supported. Roll to your side and get up using a familiar, comfortable method. Continue your normal evening without adding a challenge because the session felt small. Dinner is not something to undo, and these exercises do not target body fat in a particular area. You can value the practice for its clear movements and manageable pace, whether or not it becomes a regular evening habit.
Keep the movements small and the room bright enough to see clearly.
