Use a nonslip mat in a room with enough space around your arms and legs. Lie on your back with knees bent, feet flat, and arms resting beside you. Let the head settle and take two ordinary breaths. Begin from a comfortable position through the spine. This sequence is intended for adults who can use the position and leave the floor comfortably.
First, gently tip the pelvis so the lower back moves a little closer to the mat, then return to the comfortable starting shape. Keep the hips resting and avoid pressing down hard. Try two tiny pelvic rocks. Pause afterward with the pelvis settled. This is a small movement task, not an instruction to hold the back flattened for the rest of the sequence.
Next, slide one heel slowly away along the mat while the opposite foot stays flat. Stop at a comfortable distance, then slide it back. Try two repetitions on each side with both feet returned to the starting position between sides. The heel remains supported, and the leg does not need to straighten fully. Rest again before moving to the arms.
Raise the arms toward the ceiling with hands roughly above the shoulders. Reach a small distance upward so the shoulder blades move slightly away from the mat, then allow them to settle back. Try two small repetitions before lowering the arms. Keep the head resting and avoid pushing the ribs upward to increase the reach. The movement can remain very modest.
The pauses are part of the plan. Use them to check comfort, remember the next instruction, or decide to finish. You can reduce the range, do one repetition, or choose only one suitable task. Continue normal breathing. Stop for pain, dizziness, unusual breathlessness, or any other concerning symptom. Seek appropriate advice if an injury, health condition, pregnancy, or recent procedure affects activity.
Finish with the arms resting and feet flat before getting up through your usual comfortable method. Notice whether the separate starts made the sequence easier to follow. This is not a complete personalized fitness program or a promise of a particular weight change. It is a brief learning practice for an ordinary home setting. A clear mat, understandable cues, and permission to pause matter more than making the room look like a studio or adding extra repetitions because the session seems short.
