19-Minute Weekly-Plan Bodyweight Strength Circuit

A 19-minute weekly-plan bodyweight circuit with four low-impact exercises, stable support, clear modifications, and scheduled recovery guidance.

This 19-minute weekly-plan bodyweight strength circuit is a practical session for generally healthy adults who want to schedule resistance exercise alongside meal planning and other weekly tasks. The board theme is organizational, not a promise that one plan or workout causes weight loss. The routine uses simple movements that can be adjusted for balance, upper-body strength, hip control, and core endurance. You need a stable chair, a fixed counter or secure bench, an exercise mat, and clear floor space. Warm up for four minutes with easy marching, side steps, shoulder circles, hip hinges, and shallow squats. Test every support surface before starting. Stop if you feel pain, dizziness, chest discomfort, or unusual shortness of breath. Complete three rounds. Perform 8 supported lateral squats per side, 10 incline push-ups, 12 donkey kicks per side, and a 20-second bent-knee hollow hold. Rest for 60 seconds after each round. Use extra rest whenever technique needs it. For supported lateral squats, stand beside the chair, step one foot outward, and move the hips back over that leg while the other leg stays long. Keep the whole foot planted and use only light hand support. Shorten the step or reduce depth if needed. For incline push-ups, use a fixed counter or stable bench. Keep the body in a straight line, lower with control, and press away without letting the hips sag. A wall is an easier option. For donkey kicks, start on hands and knees, brace gently, and lift one bent leg only until the thigh approaches line with the torso. Avoid arching the lower back. For the bent-knee hollow hold, lie on your back with hips and knees bent. Gently brace the midsection, lift the shoulders slightly only if comfortable, and hold while breathing normally. Keep the head down or place both feet on the floor to reduce difficulty. Cool down for three minutes with relaxed walking, breathing, and gentle hip and chest stretches. Place similar strength sessions on nonconsecutive days when possible. Progress by adding one repetition to one exercise or five seconds to the hold, not both together. Weekly planning works best when it remains flexible. Move the session if sleep, soreness, or schedule demands make recovery difficult. Pair activity with eating guidance appropriate for your needs, and seek qualified help for persistent symptoms or individualized goals. Record the day, rounds, and option used so the next weekly plan reflects what actually worked.
