20-Minute Weekly-Plan Bodyweight Circuit
A repeatable bodyweight circuit designed to fit into a realistic weekly meal and movement plan.
A useful weekly plan makes room for meals, movement, work, and recovery without demanding perfection. This 20-minute bodyweight circuit offers a repeatable strength session that can be scheduled on two or three nonconsecutive days. It uses a sturdy chair, a fixed support, and a mat.
Choose a clear, dry room and remove loose rugs, cords, and clutter. Use a firm non-rolling chair on a level surface. Test the counter or heavy table used for incline push-ups; it must not tip or slide. Warm up for four minutes with easy marching, shoulder circles, ankle rolls, and shallow hip hinges.
Complete three rounds of 10 chair squats, 8 incline push-ups, 10 reverse lunges per side, and 12 bird dogs per side. Rest 30 to 45 seconds between exercises and 45 seconds between rounds. Maintain a pace that supports steady breathing and controlled technique.
For chair squats, stand just in front of the seat, send your hips backward, and touch the chair lightly before standing. Keep your feet planted and your knees tracking with your toes. For incline push-ups, place your hands on the fixed support, walk your feet back, and keep your body in one line. Step closer to reduce the difficulty.
For reverse lunges, step one foot backward, lower through a comfortable range, and press through the front foot to return. Hold a stable support if balance is uncertain. For bird dogs, begin on hands and knees, brace gently, and extend the opposite arm and leg. Keep your hips level and shorten the reach if your lower back moves.
Cool down for three minutes with slow walking, relaxed breathing, and gentle stretches for your chest, hips, and calves. Stop if you experience sharp pain, dizziness, chest discomfort, or unusual shortness of breath, and seek appropriate medical guidance.
Place the workout in your weekly plan where it does not compete with your hardest activity or shortest sleep night. Pair it with regular meals that fit your needs, but do not treat food as a reward or exercise as compensation. Record the rounds completed and how you felt. Progress by adding one repetition, slowing the lowering phase, or completing another round, changing only one variable at a time. The related product is optional and is not required for the routine.
