Start on your side on a nonslip mat with room around you. Support the head on a comfortable cushion and arrange the shoulders and hips one above the other. Lengthen the legs into an easy straight position and rest the upper hand on the mat in front of you. Take two ordinary breaths. Skip this setup if it causes discomfort.
Lift the upper leg only a few inches, keeping it in line with the body and the toes facing forward. Lower it gently to the starting place. Try two small repetitions without rolling the pelvis backward or lifting the leg as high as possible. The supporting hand can help you feel settled, but avoid pushing hard through it to make the lift larger.
Rest before changing sides, then rebuild the same comfortable setup and try two repetitions there. The two sides do not need identical height. Afterward, pause again and move onto your back using a method that is familiar and comfortable. Bring both knees into a bent position with feet flat. Check the head, arms, and foot placement before continuing.
For the heel slide, keep one foot flat while the other heel moves slowly away along the mat. The moving heel remains in contact with the surface. Stop at a manageable distance and slide it back. Try two repetitions on each side, returning to the bent-knee start between them. Do not force the leg straight or reach so far that the back changes position noticeably.
Either exercise can be practiced on its own. You can also use fewer repetitions or a smaller range, and the position changes can take as long as needed. Continue normal breathing. Stop for pain, dizziness, unusual breathlessness, or another concerning symptom. Ask for appropriate advice if an injury, health condition, pregnancy, or recent procedure affects what activity is suitable.
Finish with a comfortable rest before getting up. Notice whether the pause made the next instruction easier to follow. That is a useful observation even if the whole practice was brief. A meal plan does not decide how quickly you should move between positions, and no recipe is required for this sequence. Keep the exercise choices, the transitions, and the amount of practice based on your comfort and understanding. The next starting position deserves attention just as much as the movement itself.
